Warm-up: 1 mile

400 in 2:10 (that's 9 minute mile pace)
easy jog for 200
400 in 2:10
easy jog for 200
"race pace+" 200
easy jog 400
400 in 2:10
easy jog for 200
400 in 2:10
easy jog for 200
2 "race pace +" 200s

Warm down for 800-1600m
